A chastity workout routine for beginners: 3 days a week

A chastity workout routine for beginners: 3 days a week

Being locked gives you something most training plans are missing: a reason to show up that isn't just you. The routine below is built for that. It is three days a week, full body, and simple enough to run for months without thinking about it. Your keyholder can set it, see it and hold you to it.

It assumes you have access to a gym. A home version with dumbbells is at the end.

The routine

Train three days a week with a rest day between sessions, for example Monday, Wednesday and Friday. Alternate between Day A and Day B, so one week is A-B-A and the next is B-A-B.

Day A

Exercise Sets × reps Rest
Back squat 3 × 5–8 2–3 min
Bench press 3 × 6–10 2 min
Barbell row 3 × 8–10 90 s
Plank 3 × 30–45 s 60 s

Day B

Exercise Sets × reps Rest
Romanian deadlift 3 × 6–10 2 min
Overhead press 3 × 6–10 2 min
Lat pulldown or pull-ups 3 × 8–12 90 s
Goblet squat 2 × 10–12 90 s

That is the whole thing: about 45 minutes a session including a warm-up.

How to progress

Pick a weight you can lift for the bottom of the rep range with good form. Each session, try to add a rep. When you reach the top of the range on every set, add a little weight next time and work back up:

  • Upper-body lifts: add about 5 lb (2.5 kg).
  • Squats and deadlifts: add about 10 lb (5 kg).

This is called progressive overload, and it is the reason you get stronger. Write every set down. LockedFit does that for you and puts last session's numbers in the row you are about to fill, so beating them is the default.

Warming up locked

Spend five minutes on a bike, rower or brisk walk, then do two or three light sets of your first lift, building up to your working weight. A warm-up is also your chance to notice how the cage sits today. If something rubs at warm-up weight, it will rub more at working weight.

Keeping it comfortable

Most lifting works fine in a cage that fits well. A few things make it easier:

  • Supportive underwear or a compression short under your gym shorts keeps the cage still during squats and pulls.
  • A breathable cage makes long, sweaty sessions more comfortable. Clean it after training, as you would after any workout.
  • Hip-heavy lifts like Romanian deadlifts and hip thrusts put the bar near the cage. Use a bar pad, or swap hip thrusts for glute bridges with a dumbbell.
  • Drink water. You are sweating, and you are locked.

For the full breakdown of which sports and training styles work in a cage and which need changes, read the LockedFans guide Working out in chastity: what's safe, what's not.

If you feel pain, numbness, swelling or a change of colour, stop and unlock. No training plan is worth an injury, and this is general guidance, not medical advice.

The home version

No gym? Swap in dumbbells:

  • Day A: goblet squat, dumbbell floor press, one-arm dumbbell row, plank.
  • Day B: dumbbell Romanian deadlift, seated dumbbell press, band pulldown or inverted row, split squat.

Same sets, reps and rest. When the dumbbells get too light, slow the lowering part of each rep to three seconds before you buy heavier ones.

Make it answer to someone

A routine you run alone is easy to skip. A routine your keyholder set, and can see you did, is not. In LockedFit your keyholder can set your sessions a week, assign this exact routine, and get a notification each time you finish. On LockedFans, keyholders have already set over a hundred workout tasks and eighty workout rules. This is just the version with the numbers attached.

Frequently asked questions

Can I lift weights while wearing a chastity cage?
Yes. Squats, deadlifts, presses, rows and most accessory work are fine in a well-fitted cage. Fit matters more than the exercise: if the ring or tube rubs, pinches or shifts under load, fix the fit before adding weight.
How many days a week should a beginner train locked?
Three full-body sessions a week, with a rest day between them, is enough to get stronger for months. It also leaves room for the rest of your life, which is what keeps a routine going.
What should I do if the cage hurts during a workout?
Stop the set. Pain, numbness, swelling or a change of colour are reasons to unlock and rest, not to push through. A cage that hurts under load is a fit problem, and no training goal is worth an injury. This is general guidance, not medical advice.
How do I know when to add weight?
When you hit the top of the rep range on every set with good form, add a little weight next session: about 5 lb on upper-body lifts and 10 lb on squats and deadlifts. LockedFit shows last session's numbers in every set, so you can see when you got there.
